There is a paradox in modern strength training. We have never had so many ways to organize sets, repetitions, intervals, equipment and advanced methods. Still, the biggest opportunity remains much more basic: start training and stay training.
In 2026, the American College of Sports Medicine published its first major update on resistance training prescriptions since 2009. The document brought together 137 systematic reviews and more than 30 thousand participants. The message gained prominence: for most healthy adults, adherence and effort matter more than pursuing a fancy program.
This conclusion is valuable, but it can be misinterpreted. Simplifying does not mean treating all strategies as equivalent. What the data allows us to say is more precise: many paths work; some variables gain importance when the objective becomes specific.
The biggest leap happens before optimization
When resistance training was compared to no training, the benefits appeared in strength, hypertrophy, power, muscular endurance, contraction speed, balance, gait speed and other tests of physical function.
It was also not necessary to depend on a traditional gym. Training with elastic bands, home sessions, circuits and other forms of resistance have produced relevant adaptations in healthy adults.
For an inactive person, exchanging zero sessions for a viable routine tends to be much more important than choosing between machine and free weight, discussing the exact time of each repetition or building a complex periodization.
The program needs to fit in real life, involve the large muscle groups and generate enough effort.
Strength, hypertrophy and power require different adjustments
Once participation is established, the principle of specificity comes back to center. “Better” only exists when we define better for what.
To develop strength, the load remains relevant
The synthesis favors loads equal to or greater than 80% of a maximum repetition when the priority is to increase maximum strength. It also points out the benefit of performing the target exercise at the beginning of the session, using full range and accumulating two to three sets.
This does not make 80% of 1RM a mandatory gateway. Beginners can gain strength with smaller loads, bands, machines or body weight. The threshold describes an optimization strategy, not the minimum dose capable of producing adaptation.
Attendance at two or more weekly sessions is a solid reference, especially to ensure practice and volume. The document itself recognizes that the effect of frequency decreases when volume is equalized. Two days is not a magic number, and three or four days are not automatically superior.
For hypertrophy, volume weighs more than ritual
Muscle growth appeared with different loads and training formats. The most consistent variable to expand the response was volume, expressed mainly by the number of series.
ACSM uses approx. 10 weekly sets per muscle group as a reference to promote hypertrophy. This number should be read as a starting point, not as a universal recipe. Training level, proximity to failure, exercise selection, musculoskeletal tolerance, frequency and sports calendar change the cost of each set.
More volume also does not mean linear return. When new series worsen technique, reduce performance in subsequent sessions or compete with technical training and running, the volume is no longer just a stimulus and starts to take a toll.
For power, quality and speed are part of the dose
Power depends on the ability to produce force quickly. Therefore, the update favors loads between 30% and 70% of 1RM, maximum speed intention in the ascent phase and low to moderate volume. In summary, the reference was sets × repetitions equal to or less than 24 for protocols that optimized power.
Olympic-style lifts, ballistic movements and other power exercises can be useful when there is technical mastery and relationship to the goal. For athletes, the question is not which exercise seems more explosive, but which allows you to safely produce speed, monitor quality and transfer adaptation to the sport.
How the ideas connect
Failure, machines and periodization: “not mandatory” does not mean “useless”
Training to momentary muscle failure did not consistently improve strength, hypertrophy, or power. The practical conclusion is that failure need not be the fate of every series.
Effort is still needed. As an operational reference, the authors propose that many sets can end close to failure, often with two or three repetitions in reserve. At the same time, they recognize that the evidence does not yet define an exact target valid for all people, exercises and goals.
Machines versus free weights, time under tension, set structure, blood flow restriction and periodization also did not show consistent superiority for the main outcomes in the average of the studies.
The absence of average superiority does not prove uselessness. A machine can offer stability; free weights can meet certain coordination demands; flow restriction may be useful when high loads are not tolerated. The choice again depends on objective, safety, preference, cost and context.

For whom does periodization matter less, and for which outcome?
The data set did not show consistent superiority of periodized programs over non-periodized programs when there is adequate progressive overload. In some comparisons with equal volume, there was a small advantage for strength; Overall, the impact remained uncertain.
For the adult seeking health and physical ability, this reduces the need for complex calendars. For an athlete who needs to balance strength, power, field, travel, recovery and competitive peak, the conclusion changes scale.
Periodization also organizes fatigue, exposure, specificity, and readiness to compete—functions that are not fully captured by an average hypertrophy or 1RM test. What this document still doesn't solve
Position Stand is a review of reviews. The interventions included lasted from 6 to 52 weeks and most of the evidence came from people with little or no prior resistance training experience.
The methodological evaluations of the reviews ranged from 1 to 9 out of 11 points. The authors also point out small sample sizes, inadequate randomization and registration, incomplete reporting of adverse events, and overlap of the same trials in multiple reviews.
There is not yet a standardized method for transforming the certainty of evidence from a review of reviews into a single grade. The document created its own quality synthesis and did not perform sensitivity analyses.
These limits delimit the application. The text guides healthy adults; does not replace prescription for rehabilitation, illness, pain, pregnancy or return from injury. For highly trained athletes, it offers a foundation, not a ready-made competitive program.
A practical hierarchy to prescribe better
- Ensure participation.Choose a format, environment and frequency that the person can sustain.
- Define the priority result.Strength, hypertrophy, power, function or a periodized combination.
- Deliver sufficient stimulus.Involve the large muscle groups and train with effort compatible with the objective, without turning failure into a rule.
- Progress with discretion.Increase load, series, frequency, difficulty or technical quality when adaptation requires.
- Monitor the cost.Monitor performance, technique, pain, fatigue, recovery and interference with other demands.
For most people, this hierarchy removes noise. For the athlete, it also protects the essentials: strength training must improve a capacity without compromising the rest of the microcycle.
The central shift
The best program is the simplest one that still solves the problem
The ACSM update offers an important correction to the culture of detail: many methods work, failure is not mandatory, and sophisticated equipment has no monopoly on adaptation.
First, participate. Then produce enough effort and work. Then progress. Only then is it worth adjusting the load, volume, speed, amplitude and order of the exercises more precisely.
Simplifying strength training does not reduce science. When done well, simplification reveals where science really works. changes the decision.

Is it necessary to train to failure to gain muscle mass?
No. The effort needs to be sufficient, but taking every set to failure has not shown consistent benefit for hypertrophy, strength or power.
